anxiety, jumpiness, and feeling “stuck.” Instead of asking “What is fundamentally wrong with me?” (which is just judgment wearing a question mark), we shift the focus to a more compassionate question: “What happened to me?”.

You are not flawed. You are a survivor whose body pulled off life-saving adaptations. This exercise helps you honor that strategy.

Part 1: Ditching the Blame Game

For too long, the “mean girl in your head” - your inner critic - has been telling you that your difficult feelings (like anxiety or rage flashes) are a deep moral failing. This belief often stems from an old survival strategy called the Moral Defense.

When you were dependent on an unpredictable or unstable caregiver, your young brain made a terrifying calculation: “My parent/lifeline is dangerous, or they are seriously flawed” was too overwhelming to accept. Instead, you chose the less terrifying, but still painful, narrative: “It must be me. I’m the bad one.” You internalized the blame to keep the idea of a safe parent alive and maintain attachment.

The crucial non-shaming truth is: It’s not you. If you feel constantly anxious, confused, or isolated, that is not evidence you failed; it is the expected, totally normal psychological fallout from having endured toxic or controlling environments.

Your messy, complicated feelings are just proof your survival system went into overdrive and did its job. You were resourceful as hell.

Part 2: Understanding Your Superpowers (Survival Responses)

Your body’s primary job was survival. When threatened, your nervous system defaults to ancient, basic defensive circuits. These are innate, automatic, and ingenious survival responses known as the Four Fs:

Survival Strategy

What It Looks Like Now

Original Survival Purpose

Fight

Anger, confrontation, high energy, control.

Defending against the threat.

Flight

Avoidance, fleeing, running away, restless energy.

Creating distance from the threat.

Freeze

Complete shutdown, dissociation, numbness, zoning out.

Managing overwhelming terror/pain when fighting or fleeing was impossible.

Fawn

People-pleasing, hyper-attunement to others’ moods, trying to charm or pacify.

An unconscious strategy to appease the threat and prevent harm/de-escalate an unpredictable caregiver.

These were not weaknesses; they were brilliant strategies.

Part 3: The Reframing Statement Exercise

The goal of this exercise is shifting the story you tell yourself about what’s happening right now. This is an act of active compassionate self-reparenting.

The Drill

When you feel that familiar symptom kicking in, use the steps below to reframe the internal chaos:

Step 1: Notice and Name the Symptom

Identify the specific behavior or feeling you are experiencing (e.g., anxiety spike, urge to apologize, total shutdown, constant scanning for danger).

My Current Symptom Is:

Step 2: Complete the Reframing Statement

Say this sentence out loud, or write it down, to give it weight. You are connecting the current feeling directly back to its original functional purpose.

The Core Reframing Sentence:

This symptom is an adaptive strategy that helped me survive ____________________________________________________________________________________.

Practice Area

(Fill in the blank with the specific survival context from your past.)

1. If you are feeling Hypervigilant (Always tense, scanning the environment): My hypervigilance is an adaptive strategy that helped me survive ____________________________________________________________________________________ (Example: never knowing when my emotionally volatile parent was going to explode or become cold and rejecting. Constant vigilance was necessary.)

2. If you are people-pleasing or Fawning (Compelled to appease others): My impulse to fawn and people-please is an adaptive strategy that helped me survive ____________________________________________________________________________________ (Example: situations where I desperately needed to appease someone powerful or unpredictable to try and prevent harm. It was safety-seeking behavior.)

3. If you are Avoiding or Shutting Down (Freeze/Collapse response): My tendency to avoid things or zone out is an adaptive strategy that helped me survive ____________________________________________________________________________________ (Example: environments where the perceived threat felt too big to fight or flee, so my body wisely chose shutdown to endure the intolerable.)

4. Your Own Example (Use the back of this sheet if needed!): This symptom (____________________________________) is an adaptive strategy that helped me survive ____________________________________________________________________________________

Part 4: The Takeaway

When you reframe your chaos as the residue of survival, you are recognizing that the internal chaos is the predictable hangover from some seriously effective life-saving maneuvers.

You gain agency and shift from being a passive listener to the old painful story (”I’m broken”) to becoming the story editor. You can look at that old script and say:

“Nope, that’s outdated, redundant, and actually fundamentally untrue. The threat has passed. The war, internally speaking, is over. You made it through. You’re the survivor.”

Final Thought: If your anxiety and vigilance were once the tools that ensured your survival, what incredible resilience and deep wisdom might actually be hiding inside those very adaptations now that the immediate danger is gone?

Mapping Your Nervous System: Ep. Remember that:

Survival is Success: If you’re struggling with chronic exhaustion or anxiety, it’s proof your system did something incredibly smart and life-saving when it had to. Your stuck-ness is stored survival energy, not a moral failing.

No Shame, No Judgment: Approach this with radical non-shaming. Shame is often a byproduct of being physiologically immobilized. There is no “perfect way” to be in any of these states; your map is unique.

Bar on the Floor Realism: Just noticing which zone is running the show inside you moment-to-moment is the single most important skill and is a huge win.

Understanding the Polyvagal Map (The Three Zones)

The Autonomic Nervous System (ANS) organizes responses into three main zones. We’re looking to understand the unique language of your nervous system in each zone.

🟢 GREEN ZONE (Ventral Vagal)

Nickname / Function: Safety, Connection, Restoration.

Core Role: This is the body’s ‘cruise control,’ supported by the vagal brake. It’s the foundation for social engagement and connection.

🟡 YELLOW ZONE (Sympathetic)

Nickname / Function: Fight or Flight, Hyperarousal.

Core Role: This is the body’s emergency response plan - slamming the gas pedal right to the floor for immediate survival.

🔴 RED ZONE (Dorsal Vagal)

Nickname / Function: Shutdown, Freeze, Immobilization.

Core Role: This is the most ancient defense strategy, kicking in when fight or flight seems impossible. This stat pulls the plug on metabolic activity to conserve energy. Think slamming on the brakes; or “playing possum.”

Step 1: Tune into the Three Streams of Awareness

Your neuroception (unconscious scanning) uses these three streams of information. Bringing conscious perception to them is key.

1. INSIDE (Interoception)

Focus Area: Internal Body Sensations.

Example Questions: What is your heartbeat doing? How does your breath move? Do your muscles or gut feel settled or tense?

2. OUTSIDE (Environment)

Focus Area: Immediate Environment Cues.

Example Questions: Are there signs of safety (calm space, friendly faces, predictable sounds)? Or are there cues of potential threat?

3. BETWEEN (Relational Connection)

Focus Area: Sensing Other Nervous Systems.

Example Questions: How are you reading people? How are you sensing the “vibe” in a group?

Step 2: Create Your Personal ANS Map (The Noticing Exercise)

For each zone, jot down how you uniquely experience the cues in the categories below. Just notice and record.

Category: Somatic Sensations (Physical Feelings)

GREEN ZONE: Example: Ease in shoulders, soft belly, breathing feels easy, warmth in chest, face relaxed.

YELLOW ZONE: Example: Tension in the jaw, heat rising in the face, clenched fists. Muscles tense up, heart rate skyrockets, shallow/rapid breathing.

RED ZONE: Example: Numbness, profound heaviness, feeling cold in hands/feet, shallow breathing, exhaustion that doesn’t go away with inactivity, complete lack of sensation.

Category: Emotions & Thoughts

GREEN ZONE: Example: Curiosity, feeling connected, open, accepting, playful. Feeling anchored.

YELLOW ZONE: Example: Anxiety, fear, irritability, blaming others or yourself. Obsessive worry loops about not being good enough.

RED ZONE: Example: Emptiness, deep shame, apathy. Feeling checked out, dissociated, numb, or dead inside. Beliefs like “I don’t matter” or “What’s the point?”.

Category: Behaviors

GREEN ZONE: Example: Truly listening to someone, engaging in gentle movement. Easily setting a necessary boundary, seeking connection.

YELLOW ZONE: Example: Demanding attention, working frantically, picking fights, needing to be right. Can lead to aggression or anxiety if safety isn’t present.

RED ZONE: Example: Withdrawing socially, excessive sleeping, hiding away. Feeling physically inert (unable to initiate action).

Step 3: Application and Next Steps

Consistency over Effort: Building resilience and improving the Ventral Vagal system (Green Zone) requires small, regular regulating reps over time - not heroic one-off efforts.

The Transformative Power of Safety: The Green Zone foundation allows defensive states (Yellow and Red) to be transformed into positive social experiences, such as friendly competition, cooperative games, real presence with others, and true intimacy.

Listen to the Episode

Thanks for reading IGWJLTN's Substack!
